Folate
Folate (vitamin B9) is the B vitamin cells need to copy DNA and divide. Adults need 400 mcg DFE a day (US), and beans, lentils and leafy greens are among the richest foods.
400 µg DFEa day for adults, US RDA
200 µg on EU food labels (NRV), the figure behind label percentages
Upper limit · 1,000 mcg a day of folic acid from supplements and fortified food; none for food folate
- Most per 100 g 785µg Yeast
- Most per portion 308µg 1 cup lentils
- Main sources Beans and lentils then leafy greens and nuts
- Supplements ~85% of folic acid is absorbed with food, against ~50% of food folate
Daily amount: the US RDA for adults aged 19 and over (NIH), in mcg DFE. Food figures are total folate per 100 g from USDA FoodData Central; grain foods made with enriched flour are left out because their folate is mostly added folic acid.

Per 100 g vs. a Usual Portion
Why the food that ranks first per 100 g can give less in a real serving.
| Food | Usual portion | Per 100 g | Per portion |
|---|---|---|---|
| Lentils | 1 cup (180 g) | 171µg | 308µg |
| Black beans | 1 cup (180 g) | 141µg | 254µg |
| Spinach | 1 cup, raw (30 g) | 116µg | 35µg |
| Broccoli | 1 cup (76 g) | 65µg | 49µg |
| Avocado | half an avocado (68 g) | 81µg | 55µg |
| Orange | 1 fruit (154 g) | 28µg | 43µg |
One cup of cooked lentils gives 308 mcg, more than the 266 mcg in the whole sample day below, which has no beans in it.
What Is Folate (Vitamin B9)?
Folate is the name for a family of B9 compounds. Its core job is carrying single carbon units from one molecule to another, a process called one-carbon metabolism. Cells use those carbon units to make the building blocks of DNA and RNA, so any tissue that divides quickly, such as bone marrow or a growing embryo, depends on folate.
Folate also turns homocysteine, an amino acid that builds up in the blood when folate is short, back into methionine. Too little folate shows first in the blood: red blood cells come out large and few, a condition called megaloblastic anemia, with tiredness, weakness and shortness of breath.
Food Folate, Folic Acid, and DFE
Food folate is fragile. It breaks down with heat, light and storage and leaks into cooking water. Folic acid, the form in supplements and fortified foods, is stable and better absorbed. Since 1998 the US has required folic acid in enriched flour, bread, pasta and rice, and several other countries, including Canada, do the same.
That difference is why labels use dietary folate equivalents (DFE). A supplement with 400 mcg of folic acid is listed as 680 mcg DFE, because folic acid taken with food counts 1.7 times. Taken on an empty stomach it counts twice. The figures on this page and in the Caltide food library are total folate, not DFE.
Folate in a Day of Food Without Beans
One ordinary day built only from foods in the Caltide food library, in usual portions, with greens but no beans, lentils or enriched grains. No supplements.
| Meal | Food | Amount | Folate |
|---|---|---|---|
| Breakfast | Oats | 40g | 13µg |
| Breakfast | Banana | 120g | 18µg |
| Snack | Peanuts | 28g | 27µg |
| Lunch | Egg | 50g | 22µg |
| Lunch | Spinach | 30g | 35µg |
| Lunch | Avocado | 68g | 55µg |
| Dinner | Salmon | 125g | 29µg |
| Dinner | Potato | 200g | 18µg |
| Dinner | Broccoli | 76g | 49µg |
| Total | 266µg |
The day clears the EU label reference of 200 mcg but reaches about 66% of the US amount of 400 mcg DFE. A cup of lentils at lunch would close the gap.
Why Folate Timing Matters in Pregnancy
The neural tube, which becomes the baby's brain and spinal cord, closes within about four weeks of conception. Low folate in those weeks raises the risk of neural tube defects such as spina bifida. Because many pregnancies are not planned, women who could become pregnant are advised to take 400 mcg of folic acid a day from supplements or fortified food, on top of the folate in their diet.
How Folate and Vitamin B12 Work Together
Folate and vitamin B12 (cobalamin) work in the same reaction, and a lack of either causes the same large-cell anemia. Large doses of folic acid can correct that anemia while a B12 shortage goes on damaging nerves unnoticed. This masking is the main reason the folic acid upper limit exists.
Who Is Most Likely to Be Low in Folate
People who drink heavily, since alcohol blocks folate absorption and speeds its loss; people with celiac disease or other conditions that damage the gut; and women in their childbearing years who eat few beans, greens or fortified foods. Iron deficiency is a separate cause of anemia; a blood test tells them apart, because folate shortage makes red cells large and iron shortage makes them small.
How Much Folate You Need
The same for men and women until pregnancy, when the need rises by half.
| Age | Daily amount |
|---|---|
| 1 - 3 years | 150mcg DFE |
| 4 - 8 years | 200mcg DFE |
| 9 - 13 years | 300mcg DFE |
| 14+ years | 400mcg DFE |
| Pregnancy | 600mcg DFE |
| Breastfeeding | 500mcg DFE |
Folate Supplement Forms
Supplements are also a source of folate, in multivitamins, prenatal vitamins, B-complex tablets and folate-only products. Two forms are common.
Folic Acid
The synthetic form, used in fortified food and most supplements. The body has to convert it before use. It is the form behind the evidence on neural tube defects, and the one the 1,000 mcg upper limit is about.
Methylfolate (5-MTHF)
Sold as L-methylfolate or its calcium salt. It is the form already active in the body, needs no conversion, and raises blood folate at least as well as folic acid. Whether it is better for people with MTHFR gene variants has not been settled.

Questions About Folate
Adults need 400 mcg DFE a day in the US, 600 mcg in pregnancy and 500 mcg while breastfeeding. The EU label reference is 200 mcg, and EFSA sets 330 mcg DFE for adults.
Folate is the form found naturally in food. Folic acid is the man-made form used in supplements and fortified foods. Folic acid is absorbed better: about 85% when taken with food, against about 50% for food folate.
Leaving out fortified grain foods, yeast leads the Caltide food library with 785 mcg per 100 g, then Black-eyed peas (633 mcg) and Cranberry beans (604 mcg). Beans, lentils, leafy greens and beef liver are among the richest natural sources.
Because the neural tube, which becomes the brain and spine, closes within about four weeks of conception, often before a woman knows she is pregnant. Taking 400 mcg of folic acid a day from supplements or fortified food lowers the risk of neural tube defects such as spina bifida.
Dietary folate equivalents, a unit that adjusts for how well each form is absorbed. 1 mcg of food folate is 1 mcg DFE, while 1 mcg of folic acid taken with food is 1.7 mcg DFE. A label reading 680 mcg DFE (400 mcg folic acid) describes the same pill both ways.
Yes, from supplements and fortified foods. The upper limit is 1,000 mcg of folic acid a day for adults, set by both the US and EFSA. It does not apply to folate from ordinary food.
Not proven for most people. Methylfolate (5-MTHF) is the active form the body uses, and it raises blood folate at least as well as folic acid. Folic acid is the form studied for preventing neural tube defects.
Partly. Folate breaks down with heat and leaks into cooking water, so boiling greens loses more than steaming them or eating them raw. Raw spinach has 116 mcg per 100 g in the Caltide food library.
