Vitamin A

Vitamin A is a fat-soluble vitamin the eyes, skin and immune system need. Adults need 700 to 900 µg RAE a day, from animal foods as retinol and from orange and green plants as beta-carotene.

Per 100 g vs. a Usual Portion

Why the food that ranks first per 100 g can give less in a real serving.

Amount per 100 g and in a usual portion
Food Usual portion Per 100 g Per portion
Carrots 1 medium (61 g) 835µg 509µg
Sweet potato 1 medium (114 g) 699µg 797µg
Spinach 1 cup, raw (30 g) 283µg 85µg
Butter 1 tablespoon (14 g) 758µg 106µg
Cheddar 1 slice (17 g) 316µg 54µg
Egg 1 egg (50 g) 62.4µg 31µg

Butter and carrots have similar amounts per 100 g, but not per portion: one medium carrot gives about 5 times the vitamin A of a tablespoon of butter.

What Is Vitamin A?

Vitamin A is not one compound but a family. Retinol and its stored form, retinyl esters, come ready-made in animal foods such as liver, dairy, eggs and oily fish. Plants supply provitamin A carotenoids, mainly beta-carotene, which the body converts into retinol when it needs more.

Why Vitamin A Is Counted in µg RAE

Because the two families are not worth the same, vitamin A is counted in retinol activity equivalents (RAE). 1 µg of retinol is 1 µg RAE. It takes 12 µg of beta-carotene from food, or 24 µg of alpha-carotene or beta-cryptoxanthin, to make the same 1 µg. Beta-carotene in a supplement converts better, at 2 µg to 1 µg RAE.

So the 835 µg RAE per 100 g listed for raw carrots already allows for the conversion: the carrot holds many times that weight of beta-carotene and alpha-carotene. Carotenoids are also absorbed with fat, so a carrot eaten with some oil or cheese gives more than one eaten on its own.

What Vitamin A Does

In the eye, a form of vitamin A called retinal joins a protein to make rhodopsin, the light-sensing pigment in the rods of the retina. Rods are what the eye uses to see in dim light, which is why night blindness is an early sign of running short. Vitamin A also keeps the cornea and the conjunctiva, the membrane over the eye, working normally.

Outside the eye, vitamin A switches genes on and off as cells grow and specialize. That is how it supports the immune system, reproduction, and the normal formation and upkeep of the heart, lungs, eyes and other organs.

Vitamin A in a Day of Food Without Liver

One ordinary day from foods in the Caltide food library, in usual portions, with no supplements and no organ meat.

One ordinary day: 1,415 µg, against 700-900 µg a day for adults
Meal Food Amount Vitamin A
Breakfast Egg 50g 31µg
Breakfast Milk 236g 78µg
Lunch Spinach 30g 85µg
Lunch Bell pepper 119g 187µg
Lunch Cheddar 17g 54µg
Dinner Salmon 125g 94µg
Dinner Sweet potato 114g 797µg
Snack Mango 165g 89µg
Total 1415µg

One food carries the day: sweet potato alone gives 56% of the total. Without it, the rest of the day falls short of the 700 to 900 µg adults need.

Why Liver Is So High in Vitamin A

Liver is where animals store vitamin A, so eating liver means eating that store. The NIH lists 6,582 µg RAE in 85 g of pan-fried beef liver, more than seven times the 900 µg men need a day and over twice the 3,000 µg adult upper limit, in a single serving. An occasional portion is not a problem for most adults; liver every day, or liver plus a retinol supplement, can be.

Who Is Most Likely to Be Low in Vitamin A

Deficiency is rare in Europe and North America but common in low-income countries, where the WHO counts it as a leading cause of preventable blindness in children. It also makes infections such as measles and diarrhea more severe and more often fatal. In richer countries, the people most at risk are premature infants and people with cystic fibrosis or other conditions that block fat absorption.

How Vitamin A Works With Other Nutrients

Vitamin A, like vitamin D, dissolves in fat, so very low-fat diets and fat-blocking drugs reduce how much is absorbed. Beta-carotene has its own page, because it also matters as a pigment and in supplement trials, not only as a source of vitamin A.

How Much Vitamin A You Need

By age and sex, in µg RAE, and the signs of getting too little or too much.

Recommended daily amount (US RDA)
Age Male Female
1 - 3 years 300µg 300µg
4 - 8 years 400µg 400µg
9 - 13 years 600µg 600µg
14 - 18 years 900µg 700µg
19+ years 900µg 700µg
Pregnancy - 750 - 770µg
Breastfeeding - 1,200 - 1,300µg

Vitamin A Supplements

Multivitamins, cod liver oil and stand-alone capsules are all sources of vitamin A. What matters most on the label is how much of it is preformed retinol.

The forms found on supplement labels.
Form Kind What to know
Retinyl acetate Preformed Ready-made vitamin A; counts in full toward the 3,000 µg upper limit
Retinyl palmitate Preformed Also ready-made; it counts toward the upper limit in the same way
Beta-carotene Provitamin A Converted as needed, so it does not cause vitamin A poisoning; high doses raised lung cancer rates in smokers
Mixed Both Common in multivitamins; check the label for how much of the total is preformed

Adding Up Vitamin A From All Sources

The upper limit covers retinol from food and supplements together. One tablespoon of cod liver oil has about 4,080 µg RAE, according to the NIH, which is over the limit on its own, before a multivitamin with retinol or a serving of liver is added.

Medicines That Interact With Vitamin A

  • Orlistat (weight-loss drug)reduces the absorption of vitamin A and beta-carotene
  • Retinoid drugs such as acitretin and bexarotenethey are made from vitamin A, so retinol supplements add to their effects and risks

Ask a doctor or pharmacist before combining a supplement with a medicine.

Questions About Vitamin A

Adults need 700 to 900 µg RAE a day: the US RDA is 900 µg RAE for men and 700 µg RAE for women, rising to 1,200 to 1,300 µg while breastfeeding. EU food labels use 800 µg as their reference.

In the Caltide food library, lamb liver: 7,391 µg per 100 g. Chicken liver (3,296 µg) and Eel (1,043 µg) come next. Liver is so rich because animals store their vitamin A there.

Retinol is preformed vitamin A from animal foods and is ready to use. Beta-carotene is a plant pigment the body turns into vitamin A as it needs it: about 12 µg of beta-carotene from food makes 1 µg of retinol.

Yes, from preformed vitamin A. The adult upper limit is 3,000 µg a day of retinol from food and supplements together. Beta-carotene from food does not cause vitamin A poisoning; very large amounts can tint the skin yellow-orange, which is harmless.

One 85 g (3 oz) serving of pan-fried beef liver has about 6,582 µg RAE, according to the NIH, more than twice the adult upper limit. Too much preformed vitamin A in pregnancy can cause birth defects, so pregnant women should take particular care with liver and retinol supplements.

International units, an older measure that US labels have replaced with µg RAE. For retinol, 1 IU equals 0.3 µg RAE, so a 10,000 IU retinol supplement holds 3,000 µg, the full adult upper limit.

For smokers, yes. In two large trials, smokers and workers exposed to asbestos who took high-dose beta-carotene supplements had a higher rate of lung cancer. Beta-carotene from fruit and vegetables has not shown this.

The retina needs vitamin A to make rhodopsin, the pigment that lets the eye see in dim light. Night blindness is often the first sign of deficiency.
